"Calories in, calories out" is true, and it has quietly done a lot of damage.
It's true in the sense that energy balance determines whether the number on the scale goes up or down. It's damaging because people hear it as only calories matter, hit their number with whatever combination of food is convenient, and then can't understand why six months of disciplined tracking produced a smaller, softer version of the same body rather than a leaner, stronger one.
Energy balance sets the direction of travel. Macronutrient composition determines what tissue is gained or lost along the way, how well you can train while it happens, and how miserable you are throughout. Those are not minor details. For anyone lifting, they're most of the outcome.
Protein: the one that's actually non-negotiable
Protein is the most consistently under-eaten macronutrient among people who are otherwise trying hard, and it's the one with the least ambiguous evidence behind it.
Muscle protein is in constant turnover — synthesised and broken down continuously. Training raises synthesis; adequate protein supplies the substrate and keeps the balance net positive. Without enough of it, a hard training stimulus produces far less than it should, and in a calorie deficit you begin surrendering lean tissue to cover the gap.
The practical numbers, roughly:
- Around 1.6 g per kg of bodyweight per day is where the muscle-building benefit largely plateaus for most people in maintenance or a surplus. Above this the returns flatten out fast.
- Meaningfully higher — 2.0 to 2.4 g/kg, sometimes more — is sensible in a calorie deficit, and the leaner you already are, the more it matters. When energy is scarce, protein's job shifts from building to defending.
- Distribution helps but doesn't dominate. Spreading intake across roughly three to five feedings is a reasonable default. Hitting the daily total matters considerably more than the timing of it.
There are two underrated side effects. Protein is the most satiating macronutrient per calorie, so a low-protein diet makes a deficit harder to adhere to for reasons that have nothing to do with willpower. And it carries the highest thermic effect — a meaningful fraction of its energy is spent digesting it — so protein calories are slightly less "expensive" than the label suggests.
Carbohydrate: the one people cut, and shouldn't
Carbohydrate is the macronutrient with the worst public reputation and the most direct line to training quality — which makes cutting it first a genuinely expensive mistake for a lifter.
Resistance training in normal rep ranges is fuelled substantially by muscle glycogen. Deplete it and you don't just feel flat in a vague way; measurable work capacity drops. Fewer reps at a given load. Faster within-session fatigue. Less total work performed across a session, and therefore less stimulus, from a workout that took exactly as long and cost exactly as much effort.
Which is where this connects back to the previous piece. Reduced glycogen availability means more neural drive is required to hit the same output, and perceived effort at a fixed load rises accordingly. So the lifter on a very low-carb diet gets a compounding problem: they can genuinely do less work, and it simultaneously feels harder to do it. Sessions get cut short. Loads get regressed. It's read as a lack of discipline. It's a substrate problem.
Carbohydrate also spares protein — with adequate carbs available, less protein gets diverted to meeting energy needs and more is left doing the job you're eating it for.
None of this means carbohydrate is magic or that low-carb approaches can't work for fat loss; they can, and for some people the appetite control is worth the trade. It means that for a person whose primary goal is building or retaining muscle, carbohydrate is the last macronutrient you should be cutting to the bone, not the first.
Fat: a floor, not a target
Dietary fat has the simplest brief of the three. It's required for absorbing fat-soluble vitamins, it supplies essential fatty acids the body cannot make, and chronically very low intakes are associated with unfavourable changes in hormonal profile — including reductions in testosterone, which is not what anyone in a deficit needs.
The practical framing is a floor rather than a goal: somewhere around 0.5 to 0.8 g/kg per day, or roughly 20–25% of total calories, is a reasonable minimum for most people. Beyond that floor, fat is the flexible macronutrient — the one you use to absorb whatever calories are left once protein and carbohydrate have been allocated, and to make the diet palatable enough to actually follow.
Fat is also the most calorie-dense at 9 kcal per gram, which cuts both ways. It's the easiest place to accidentally overshoot in a surplus and the easiest lever to pull when you need to create room in a deficit.
The failure mode, stated plainly
Take two people eating an identical 2,400 calories a day, training the same programme, sleeping the same amount.
The first eats 180 g protein, 250 g carbohydrate, 65 g fat. The second eats 70 g protein, 200 g carbohydrate, 130 g fat. Same calories. Same scale trajectory, near enough.
The second person trains on less available substrate, recovers worse between sessions, retains less lean tissue in a deficit and gains proportionally more fat in a surplus, and is hungrier throughout for reasons that never show up in a tracking app. Six months later the scale has done what it was supposed to and the mirror has not. The conclusion drawn is usually "my metabolism" or "my genetics" — and the actual answer was a macronutrient split.
What sits below the macros
Once the three macronutrients are sensible, the next tier is worth attention and not before it: adequate fibre (which does an enormous amount for satiety and gut health), micronutrient coverage from actual plants rather than a multivitamin used as insurance, and enough total food volume that you aren't permanently hungry.
Below that tier is everything the internet argues about — meal timing windows, nutrient partitioning, specific supplements, fasting protocols. Not useless, but the effect sizes are small enough that they only become visible once the layers above are genuinely in order. Almost nobody arguing about them has the layers above in order.
The point
Adherence is the real currency, and macro composition is upstream of adherence — a diet with enough protein and enough carbohydrate is more satiating, better fuelled, and easier to train on, which makes it easier to stay on. The best diet is still the one you'll follow, but composition is a substantial part of what determines whether you can follow it.
Get the split right and the calories tend to look after themselves. Get it wrong and you can hit your calorie target perfectly every day for a year and end up somewhere you didn't want to go.
